Thirst is a useful signal. It is just not the only one, and it is not the one most runners get wrong.
For most runs, you should drink when you are thirsty, not force water on a schedule. Runs under about 60 minutes in mild conditions typically need no fluid on board. Longer runs, hot weather, humidity, heavy sweating, and races change the plan. The goal is simple: drink enough to keep running well, but not so much that you slosh, feel sick, or dilute your blood sodium by overdrinking plain water.
The old advice was to drink as much as possible. That sounded safe. It was not. Meaningful dehydration can hurt performance and make running in the heat feel miserable. But overdrinking can also become dangerous during long efforts.
Your job is not to win a water-drinking contest.

How much water should I drink when running?
You should usually drink to thirst, then adjust for heat, humidity, duration, sweat rate, and race conditions.
That is the modern default. If you are heading out for an easy run in mild weather and you are not going long, you probably do not need to carry water. If you are running in summer heat, training for a long race, or you know you finish soaked in sweat, you need more of a plan.

What does drinking to thirst mean?
Drinking to thirst means you use thirst as your main cue instead of forcing a preset amount of water every few minutes.
It does not mean ignoring the conditions. It does not mean waiting until you are desperate. It means you notice thirst early, respond with sensible sips, and keep checking whether the plan still matches the day.
Thirst works well for many runners because your body is good at defending fluid balance during normal exercise. You do not need to micromanage every mouthful.
But thirst has limits.
During races, you can get distracted. During hard workouts, breathing and effort can drown out body signals. In cool weather, you may not feel thirsty until later. In hot weather, thirst may show up after you are already struggling. Some runners also start long runs under-hydrated because they drank little earlier in the day.
So use thirst as the default, then add context.
Ask yourself:
- Am I starting this run already thirsty?
- Is the weather hot or humid?
- Will I be out long enough that access to water matters?

If the answer is no across the board, keep it simple. If the answer is yes, make a plan before you leave.
Can you drink too much water while running?

That sentence should not scare you into avoiding fluids. It should stop you from treating water as harmless in unlimited amounts.
Your blood needs a workable balance of fluid and sodium. During a long run or race, you lose both water and sodium through sweat. If you keep drinking plain water far beyond thirst, especially over a long time, you can lower the sodium concentration in your blood. That is the concern.
This is why “drink as much as possible” is bad advice.
More is not automatically safer. If your stomach is sloshing, you feel bloated, your hands are swelling, or you are forcing water because the bottle is there, back off. During a long hot effort, confusion, headache with nausea, or swelling in the hands means stop and get help.
On the other side, do not use hyponatremia as an excuse to run dry in the heat. Meaningful dehydration can make your heart rate climb, your pace drop, your perceived effort spike, and your ability to handle heat get worse. It can turn a manageable long run into a grind.
Both failure modes are real. Your plan sits between them.

This is an estimate, not a lab test. But it is useful because it shows you that your sweat rate is yours. It changes with weather, pace, clothing, terrain, and fitness. It can also change as you adapt to heat.
Here is the simple version:
- Weigh yourself before the run.
- Run in the conditions you want to understand.
- Track roughly how much you drink during the run.
- Weigh yourself after the run, before drinking a lot.
- Use the weight change as a rough fluid-loss estimate.
If you drank during the run, remember that the scale only shows the net change. Fluid you drank replaced some of what you lost. You do not need to turn this into a spreadsheet unless you enjoy that kind of thing. The point is to learn whether you are a light sweater, a heavy sweater, or somewhere in between.
Do this in different conditions if hydration has been a problem for you. A cool easy run may tell you very little about a humid long run. A hard workout may not match a steady race. A shaded route may not match an exposed course.
Also watch your body, not just the scale:
- Are your clothes soaked early?
- Do you get salt marks on dark gear?

Electrolytes become more useful when the effort lasts long enough for sweat losses to add up, especially in heat or humidity. Sodium is the main one runners talk about because it is lost in sweat and helps maintain fluid balance. Sports drinks, electrolyte tabs, and some gels can all contribute.
They are not magic. They do not prevent poor pacing. They do not make heat harmless. They do not fix a stomach that is overloaded with too much fluid.
Use them when they solve a real problem:

A better race approach is simple:
- Know the course layout before you start.
- Start the race normally hydrated, not overfilled.
